The Unstacking Diet Is Not a Weight Loss Diet—It is a Metabolic Health Diet

One of the first questions people ask me is,
“How much weight will I lose on the Unstacking Diet?”
My answer usually surprises them.
Weight loss is not the primary goal of this program.
The primary goal is metabolic health.
Why?
Because your body is much more interested in staying alive than fitting into your favorite pair of jeans.
When your metabolism becomes healthier, your body begins functioning the way it was designed to function. Blood sugar becomes more stable. Insulin levels decrease. Hunger becomes easier to manage. Energy improves. Cravings often diminish. Inflammation decreases. Many people naturally begin eating less without feeling deprived.
For many people, weight loss becomes a side effect rather than the objective.
That is a much more sustainable way to live.
The Problem with Traditional Diets
Most diets begin with one instruction:
Eat less.
Count calories.
Measure portions.
Fight hunger.
Repeat.
This approach can certainly work—for a while.
But anyone who has ever lost weight knows what often happens next.
The weight comes back.
Sometimes with interest.
Research consistently shows that many people regain a substantial portion of the weight they lose within several years, illustrating how difficult long-term weight maintenance can be. Weight regain is influenced by biological adaptations, environment, and behavior—not simply a lack of willpower.
The problem isn’t simply eating too many calories.
The problem is trying to fight your own biology.
Why the Unstacking Diet Feels Different
The Unstacking Diet works from the inside out.
Instead of asking,
“How can I eat less?”
it asks,
“How can I make my body less hungry?”
Those are completely different questions.
When meals contain adequate protein, healthy fats, fiber-rich vegetables, and only one primary carbohydrate source, several things tend to happen.
You stay full longer.
Blood sugar becomes steadier.
Insulin levels are generally lower.
Cravings become less frequent.
Many people naturally reduce their calorie intake because they are simply less hungry.
This phenomenon has been observed in studies of higher-protein eating patterns and diets that reduce rapidly digested carbohydrates. While responses vary, improvements in satiety often lead people to consume fewer calories without intentionally restricting food.
Does Weight Loss Still Come Down to Calories?
Yes.
But that statement needs context.
One of the most established principles in nutrition science is the law of energy balance.
If you consistently consume more energy than your body uses, you will generally gain weight.
If you consistently consume less energy than your body uses, you will generally lose weight.
This concept is often summarized as:
Calories In – Calories Out = Change in Body Weight
From a physics standpoint, this principle is correct.
The challenge is that human biology determines both sides of that equation.
Hormones influence hunger.
Sleep affects appetite.
Stress changes food choices.
Protein increases fullness.
Exercise changes energy expenditure.
Certain foods make it much easier—or much harder—to stay within your energy needs.
Calories matter.
But so do the biological systems that regulate how many calories you want to eat and how much energy your body uses.
So What Percentage of Weight Loss Is Calories In vs. Calories Out?
Researchers generally agree on two important points:
1. A sustained calorie deficit is required for weight loss.
In that sense, 100% of body fat loss requires an energy deficit over time.
2. What creates that calorie deficit can vary enormously.
Different eating patterns, activity levels, sleep quality, medications, and health conditions influence hunger, fullness, and energy expenditure, making some calorie deficits much easier to maintain than others.
This is why experts increasingly emphasize diet quality alongside calorie quantity. Two people eating the same number of calories may have very different experiences with hunger, satisfaction, and long-term adherence depending on what those calories consist of.
Why Metabolic Health Comes First
Imagine trying to reduce calories while eating foods that cause frequent glucose spikes and crashes.
Many people experience:
Hunger two hours after eating
Afternoon fatigue
Intense sugar cravings
Late-night snacking
Feeling deprived
Now imagine eating meals that keep blood sugar relatively stable.
Many people report:
Fewer cravings
Longer-lasting fullness
Better energy
Less emotional eating
More consistent eating patterns
Which approach seems easier to maintain for years?
That is why the Unstacking Diet begins with meal composition, not calorie counting.
What If You Improve Your Metabolic Health but Still Aren’t Losing Weight?
This is where many people become frustrated.
You are eating balanced meals.
Your blood sugar is more stable.
You feel better.
But the scale has stopped moving.
At this point, metabolic health has been established.
Now it is appropriate to look at calorie intake.
Think of it as Phase Two.
Phase Two: Examine Portion Size
The easiest place to begin is not eliminating foods.
It is reducing portions.
You don’t need to cut your meals in half overnight.
Instead, ask yourself:
Could I eat one less scoop of rice?
Could I use a smaller plate?
Could I stop eating when I’m comfortably satisfied instead of completely full?
Am I snacking out of habit rather than hunger?
Even modest reductions in portion size can reduce total calorie intake while allowing you to continue eating the foods that support your metabolic health.
Watch the Hidden Calories
Many healthy foods are surprisingly calorie-dense.
Examples include:
Nuts
Nut butters
Cheese
Olive oil
Avocados
Salad dressings
These foods can absolutely be part of a healthy diet, but generous portions add calories quickly.
The goal isn’t to avoid them.
The goal is to enjoy them intentionally.
Fried Foods: A Double Challenge
If weight loss has stalled, take an honest look at fried foods.
French fries.
Fried chicken.
Onion rings.
Breaded fish.
Fried appetizers.
Frying increases calorie density because food absorbs oil during cooking. It also often adds refined starches through breading.
Replacing fried foods with grilled, baked, roasted, steamed, or air-fried alternatives can lower calorie intake while maintaining flavor and satisfaction.
Saturated Fat: Quality Matters
Another place to evaluate is the type of fat you eat.
Not all fats affect health in the same way.
Foods high in saturated fat—such as fatty cuts of red meat, processed meats,
butter, heavy cream, and full-fat cheese—can contribute significantly to calorie intake because fat provides 9 calories per gram, compared with 4 calories per gram for carbohydrates and protein.
Current dietary guidelines recommend replacing some saturated fats with unsaturated fats—such as those found in olive oil, nuts, seeds, avocados, and fatty fish—to support cardiovascular health. Recent research shows that this substitution is associated with improved blood lipid profiles and lower cardiovascular disease risk.
This does not mean saturated fat must be eliminated.
It means it should be consumed thoughtfully and in moderation as part of an overall healthy dietary pattern.

The Order Matters
Many people start with calorie restriction.
The Unstacking Diet starts somewhere different.
Step 1 Improve metabolic health.
Stabilize blood sugar.
Reduce carbohydrate stacking.
Eat adequate protein.
Fill your plate with vegetables.
Choose healthy fats.
Become physically active.
Sleep well.
Step 2 If additional weight loss is desired or medically appropriate, evaluate calories.
Reduce portion sizes.
Limit fried foods.
Be mindful of calorie-dense additions.
Replace some saturated fats with healthier unsaturated fats.
This sequence is important because it works with your biology instead of constantly fighting it.
The Real Goal
The number on the scale is only one measure of health.
Many people experience meaningful improvements before they lose significant weight:
Better energy
Better sleep
Reduced cravings
Lower blood sugar
Lower blood pressure
Improved cholesterol
Less inflammation
Improved mobility
Better mood
Those are signs that your metabolism is healing.
The scale often catches up later.
The goal of the Unstacking Diet has never been simply to make you lighter.
It is to help you become healthier.
When that happens, lasting weight loss often becomes one of the many benefits rather than the only measure of success.

Long-term fat loss requires a sustained calorie deficit, but food quality, hormones, sleep, stress, and activity strongly influence how easy it is to maintain that deficit.
Stable blood sugar and satisfying meals often reduce hunger and cravings, helping many people eat fewer calories naturally.
If weight loss plateaus after metabolic health improves, the next step is to assess portion sizes and overall calorie intake.
Reducing fried foods and replacing some saturated fats with unsaturated fats can improve both calorie balance and cardiovascular health.
Success should be measured by improvements in health—not just by the number on the scale.
